How to Support Better Sleep Naturally

Most people try to fix sleep at the wrong end of the day.
They wait until bedtime, then hope the body will switch off on command. But sleep is determined by what happens across the full day. Light exposure, caffeine timing, stress, food, training, alcohol, temperature and evening routines all send signals to the brain about whether it is time to be alert or time to rest.
Better sleep usually starts with better signals.
This does not mean building a perfect routine. It means creating a few repeatable cues that help the body understand when the day has started, when it is safe to slow down, and when sleep can happen naturally.
Start With Day Light
One of the strongest natural signals for sleep comes long before bedtime.
Morning sunshine helps set the body’s circadian rhythm, the internal timing system that influences alertness, hormone release, body temperature and sleep pressure later in the day.
Getting outside soon after getting up is one of the simplest ways to support this system. It does not need to be complicated. A short walk, coffee outside, the school run, or standing in the garden for a few minutes can all help.
The aim is not to stare at the sun. It is to expose the eyes to natural outdoor light. Even on cloudy days, outdoor light is usually much brighter than indoor lighting.
A good starting point:
- Morning sunlight within the first hour of waking
- A short outdoor break around lunchtime, if possible
- Lower light exposure in the final hour before bed
This is one of the main areas Andrew Huberman often talks about. The basic idea is sound: bright light early in the day supports alertness now and better sleep later.
Use Caffeine Well, Not Automatically
Caffeine is not the enemy. For active people, busy parents and working professionals, it can be genuinely useful.
The issue is timing.
Caffeine works partly by blocking adenosine, a chemical that builds sleep pressure across the day. This is why coffee can make you feel sharper even when you are tired. The problem is that caffeine can remain active in the body for many hours after you drink it.
Some people can fall asleep after an afternoon coffee, but that does not mean sleep quality is unaffected. Caffeine can reduce depth, increase restlessness and make the night less restorative.
Huberman often suggests delaying the first caffeine of the day by around 60 to 90 minutes. The thinking is that this gives the body time to wake naturally before relying on stimulation. Not everyone needs to do this, but it can be useful if you often experience a mid-morning or early-afternoon crash.
The more important rule is the cut-off.
For most people, stopping caffeine 8 to 10 hours before bed is a sensible starting point. If sleep is poor, anxiety is high, or resting heart rate is elevated overnight, an earlier cut-off may be worth testing, and you may be surprised by the results.
This includes:
- Coffee
- Strong tea
- Energy drinks
- Pre-workout
- Caffeinated gels and chews
- Some colas and dark chocolate

Do not let it steal recovery.
Move During the Day
Regular physical activity supports better sleep. It increases sleep pressure, helps modulate mood and supports the natural rhythm within efforts and recovery.
For endurance athletes and active adults, this is usually not the missing piece. The issue is more often timing and load.
Hard training late in the evening can leave the nervous system elevated. Body temperature, adrenaline and mental alertness may still be high when you want to sleep. That does not mean evening training is bad. It simply means some people need a longer runway between exertion and bed.
If sleep is poor, look at the full picture:
- Are hard sessions too late?
- Are easy days genuinely easy?
- Are you training through stress rather than recovering from it?
For most people, daytime movement helps sleep. But training stress still counts as stress.

Build a Wind-Down Routine That Is Actually Realistic
A good evening routine does not need candles, silence and an hour of stretching (although I’m a big advocate of yoga before bed!).
It needs to be repeatable.
The body responds well to familiar cues. Doing similar things in a similar order each evening can help the brain recognise that the active part of the day is ending.
A simple wind-down might look like:
- Lower the lights
- Put the phone away or reduce stimulation
- Prepare anything needed for the morning
- Have a warm shower
- Read for ten minutes
- Keep the bedroom cool and dark
The routine itself matters less than the signal it sends.
For hectic households, this needs to work in real life. Children, work, late dinners and family noise do not disappear because you want better sleep. So the target is not a perfect evening. It is a clearer transition.
Even ten minutes of lower stimulation can help.

Reduce Light at Night
Light is one of the most powerful cues for the brain.
Bright light in the morning is helpful. Bright light late at night can push the body in the wrong direction.
Screens are part of this, but they are not the only issue. Overhead lights, bright bathrooms, late emails, intense television, scrolling and emotionally loaded content can all increase alertness.
The goal is not to live by candlelight. It is to make the last hour of the day distinguishable from the rest of the day.
Try:
- Dimming overhead lights
- Using lamps instead of ceiling lights
- Moving the phone charging away from the bed
- Avoiding work messages late at night
- Keeping the bedroom for sleep where possible
The nervous system needs fewer inputs, not more instructions.
Keep the Bedroom Cool, Dark and Quiet

A cooler room supports the natural drop in body temperature that helps sleep begin and deepen. Darkness supports melatonin signalling. Quiet reduces the number of small interruptions that break up the night.

- Decreased noise where possible
- Phone away from the bed
- Clock turned away if checking the time increases stress
These are not exciting interventions, but they are reliable.
Good sleep is often built on boring consistency.
Think About Food Timing
Food can support sleep, but it can also get in the way.
Large, heavy meals close to bed can increase the risk of digestive issues, body temperature, and reflux. Going to bed hungry can also disturb sleep, particularly for active people who have trained hard or under-fuelled during the day.
The right answer depends on the person.
Some people sleep better with a lighter evening meal. Others benefit from including carbohydrates at dinner, especially after training. Carbohydrates can facilitate relaxation and may indirectly support serotonin and melatonin pathways.
A practical approach:
- Avoid very heavy meals right before bed
- Do not go to bed under-fuelled after hard training
- Include enough carbohydrate if the training load is high
- Keep late snacks simple and easy to digest
Sleep and nutrition are linked. Recovery is harder when the body is trying to rest while underfed, overstimulated or still digesting heavily.

Be Honest About Alcohol
Alcohol can make sleep arrive faster, but it does not improve sleep quality.
It tends to fragment sleep, reduce REM sleep and increase early waking. It can also increase next-day anxiety and stress sensitivity, which makes the following night harder too.
For people trying to train, parent, work and recover well, this matters.
Alcohol is not purely a one-night issue. It can create a poor recovery loop:
- Worse sleep
- Higher stress
- Lower mood
- More caffeine
- Poorer sleep again
Reducing alcohol is one of the clearest natural ways to improve sleep quality.
Supplements Can Support Sleep, But They Are Not the Foundation
Supplements can be useful, but they should sit on top of the basics.
If caffeine is late, alcohol is frequent, light exposure is poor, and stress is unmanaged, supplements will have limited effect. They may help at the edges, but they cannot replace the signals the body needs.
That said, some ingredients are worth understanding.
Magnesium
Magnesium is involved in nervous system function, muscle relaxation and many metabolic processes. It is commonly used in evening routines because some people find it helps them feel calmer and less physically tense.
Forms such as magnesium glycinate or bisglycinate are often preferred because they are generally well tolerated.
The evidence is promising but not absolute. Magnesium may be more useful where intake is low, stress is high, or muscle tension is part of the problem.
It is best viewed as support for relaxation, not a sedative.
Ashwagandha
Ashwagandha is an adaptogenic herb often used for stress and sleep support.
The strongest rationale is not that it forces sleep, but that it may help lower perceived stress and support a calmer state. Some clinical studies suggest benefits for sleep quality plus anxiety-related symptoms, although product quality, dose and extract type matter.
It is not suitable for everyone. People who are pregnant, have thyroid conditions, autoimmune conditions, liver issues, or take medication should seek medical advice before using it.
For RSG, the right framing is careful:
Ashwagandha may support stress regulation and sleep quality in some people. It should not be positioned as a cure for insomnia.
Zinc
Zinc is important for immune function, hormone control and general health. Low zinc status has been associated with poorer sleep quality in some research, although this does not mean everyone needs a zinc supplement.
Zinc is best approached as a question of nutritional adequacy.
If diet is poor, intake is low, or there is a known deficiency, zinc may be relevant. If intake is already adequate, more is not automatically better.
Too much zinc can interfere with copper status, so high-dose zinc should not be used casually long term.
Glycine
Glycine is an amino acid that has attracted interest for its capacity to improve sleep quality, as small studies suggest it may enhance subjective sleep quality as well as next-day alertness.
It may help by supporting a drop in core body temperature and promoting a calmer pre-sleep state.
The evidence is still limited, but glycine is one of the more interesting ingredients for people looking at non-sedating sleep support.
It fits the idea of supporting the body’s sleep process rather than knocking it out.
L-Theanine
L-theanine is an amino acid found naturally in tea. It is often used to support calm focus and calmness without strong sedation.
It may be useful for people whose main sleep barrier is mental activity rather than physical discomfort.
Again, it should be framed as support, not a fix.
Melatonin
Melatonin is often misunderstood.
It is not a general sleep supplement in the same way magnesium or glycine are used. Melatonin is a hormone involved in circadian timing. It can be useful in specific situations, such as jet lag or circadian rhythm disruption, but more is not always better.
In the UK, melatonin is generally treated as a medicine rather than a casual supplement.
For a natural sleep resource, it is worth mentioning, but not promoting as a first step.
